Barbell Sumo Deadlifts
Setup - Place a loaded barbell on the ground in front of you. Ensure the barbell is centred - Stand with your feet wider than shoulder width apart, with your toes pointed outwards - Lower your hips so that your thighs are angled outward in line with your feet, keeping a neutral spine. Your knees should track in line with your toes and your shins should be vertical - Grip the barbell using a wide grip. Use mixed grip or overhand grip to do so - Engage your core and ensure that your spine stays neutral. Keep your shoulder blades retracted and chest up to help maintain a strong, stable position Movement - Push through your heels and begin to extend your hips and knees at the same time. Focus on keeping the bar as close to your body as possible - As you lift the bar extend your hips and knees until you are standing up fully - To return to the ground, initiate the movement by hinging your hips back, pushing all the weight to the backs of your heels. Your chest should lower simultaneously, and your knees should bend as the bar travels downwards - Lower the barbell until it lightly touches the floor, then reset your position before performing your next rep

Elevated Barbell Squats
Setup - Place a weight plate or specialised weight under your heels - Place the barbell across your upper traps. Stand with your feet shoulder width apart with your toes externally pointed outwards slightly. Place your heels securely on the elevated surface Movement - Begin the squat by bending your hips and knees at the same time. Sit your hips back and down towards the floor while keeping your chest up and your spine neutral - As you lower yourself, allow your knees to travel forward over your toes while keeping the weight on your heels or mid foot - Lower yourself until your thighs are parallel to the floor or slightly deeper - Press through your heels and the balls of your feet to extend your knees and hips back up to the starting position

Dumbbell Skull Crushes
Setup - Lie flat on a bench - Hold a dumbbell in each hand, with your arms fully extended towards the ceiling. Your palms should face each other - Your feet should be flat on the floor, and core engaged Movement - Lower the dumbbells towards your forehead by bending your elbows. Keep your upper arms stationary only your forearms should move - Aim to bring the dumbbells past your forehead and level with your ears - Press the dumbbells back up to the starting position

Dumbbell Curl to Press
Setup - Stand with your feet hip width apart - Hold a dumbbell in each hand with your arms fully extended at your sides and your palms facing forward Movement - Begin to curl the dumbbells toward your shoulders by bending your elbows. Keep your elbows stationary during this movement -Rotate your wrists so your palms are facing inwards as you press the dumbbells above your head to full extension - Reverse the movement by lowering the dumbbells back to shoulders and reversing the bicep curl to bring yourself back to the starting position

Dumbbell Bench Supported Y Raise
Setup - Set an incline bench to about a 30-45 degree angle - Lie on the bench with your chest resting against the pad with your feet slightly off the ground or flat on the floor Movement - Grip the dumbbells in each hand starting with your arms by your sides, then raise the dumbbells on a slight angle with your elbows slightly bent forming a Y shape with your arms - Continue raising your arms until they are parallel to the floor, or slightly above shoulder height - At the top of the movement, squeeze your shoulder blades together and then slowly lower the dumbbells back to the starting position

Bench Supported Dumbbell Row
Setup - Set an incline bench to a 30-45 degree angle - Place a dumbbell on either side of the bench so you can easily grab them when you begin - Position yourself on the bench with your chest supported against the inclined surface, ensuring that your, head, neck and spine are in a neutral position - Place your feet flat on the ground or use the tops of your feet for support - Grab the dumbbells with both hands Movement - Row the dumbbells upward towards your torso, driving your elbows straight back. Focus on keeping your elbows close to your body and squeezing your shoulder blades together at the top of the movement - Pause briefly at the top, maximising the contraction in your back muscles - Slowly lower the dumbbells back down to the starting position

Incline Dumbbell Fly
Setup - Set the incline bench to a 30-45 degree angle - Sit on bench and grab a dumbbell in each hand, holding them by your sides with your palms facing each other - Lie back on the bench, ensuring that your feet are flat on the floor and your lower back is pressed against the bench - Hold the dumbbells directly above your chest with a slight bend in your elbows. This is your starting position Movement - Slowly lower the dumbbells out to the sides of your body, maintaining a slight bend in your elbows - The dumbbells should travel to the sides below chest level - Reverse the motion and squeeze your chest as you bring the dumbbells back to the top. The dumbbells should meet directly above your chest back to the starting position

Box Push ups
Setup - Find a stable box or elevated surface - Place your hands on the box with your palms facing down. Position your hands slightly wider than shoulder width. Be sure that your foot position is far enough to form a straight line with your body Movement - Bend your elbows and lower your chest towards the box. Keep your elbows at about a 45 degree angle from your body (not too flared out) - Lower your body until your chest or chin touches the top of the box, or as close as possible. Ensure your body remains in a straight line - Push through your palms, extending your arms to return to the starting position - As you push up, focus on engaging your chest and triceps to press your body away from the box

Machine Chest Press
Setup - Grasp the handles with palms facing forward. Your hands slightly wider than shoulder width apart Movement - Engage your core and then push the handles forward in a controlled motion by straightening your arms - Slowly bring handles back towards your chest until you feel the stretch in your chest

Cable Bench Step Up
Setup - Attach a stirrup handle to a low pulley on the cable machine - Set the pulley to its lowest position - Set a flat bench up in front of you near the cable Movement - Place your right foot firmly on the bench - Drive through your right heel, keeping your chest up and core engaged. Push through the right leg to lift your body up onto the bench. Your left leg should be hanging down. Your opposite arm to leg should be gripping the handle and the other should be holding the cable machine for stability - Begin to slowly lower yourself down with your left foot guiding the way. Push back onto your right heel on the bench as you descend. Your foot should be slightly off the ground or just touching the floor - Push yourself back up to the starting position

Star Jumps
Setup - Start by standing with your feet together and your posture upright, with your arms by your sides Movement - From starting position, jump explosively up, spreading your legs out wide and raising your arms overhead - Land softly with your knees slightly bent to absorb the impact. Try and land in the same position as you started

Plank Jacks
Setup - Begin in a high plank position - Place your hands directly under your shoulders, fingers spread wide for stability - Keep your legs extended straight behind you, with your feet together and your body forming a straight line from head to heels - Engage your core and squeeze your glutes to maintain a strong, stable position. Keep your neck neutral, looking straight down at the ground to avoid straining your neck Movement - Jump your feet out wide to the sides, similar to the motion of a jumping jack - As soon as your feet are spread apart, immediately jump them back together - Keep your core tight and try to avoid letting your hips sag or rise during the movement - Repeat this jumping motion for the desired amount of reps or time

Machine Rear Delt Fly
Setup - Set the machine up with the seat at a comfortable height - Ensure the handles are at shoulder height to allow for a smooth movement Movement - Focus on keeping your back straight and your head up - Perform the movement, squeezing and controlling - Ensure your arms stay straight throughout the movement

Leg Holds
Set Up - Lie flat on your back with your legs fully extended and arms at your sides for support Movement - Lift both legs slightly off the ground - Hold your legs in this position, keeping your core engaged, lower back pressed into the floor and legs straight

Leg Raises
Set Up - Lie flat on your back with your legs straight and your arms by your sides for support Movement - Engage your core, then lift your legs towards the ceiling, keeping them straight until your body forms an "L" shape - Slowly lower your legs back down, just above the floor, without letting them touch

Flutter Kicks
Set up - Grab a yoga mat and place your towel on the mat Movement - Lay flat on your back keeping your body straight - Lift your legs 6 inches off the ground - Shutter kick your legs up and down ensuring your legs and back stay straight

Dumbbell Around The Worlds
Setup - Stand with your feet hip width apart - Hold a dumbbell in each hand with your palms facing away from you and your arms fully extended Movement - Start with the dumbbells resting on your upper thighs. Then begin by moving your arms in a circular motion, travelling around your head and torso, keeping the dumbbells close to your body - Complete the circle by reversing the movement, bringing the dumbbells back down to the the starting position

Incline Dumbbell Rear Delt Fly
Setup - Set an incline bench up to a 30-45 degree angle - Position yourself by lying face down and placing your chest on the upper part of the bench. Plant your feet firmly to the floor - Have the dumbbells in each hand hanging over the bench Movement - Begin by raising the dumbbell out to the sides, leading with your elbows. Keep your arms slightly bent throughout and your elbows should be higher than your hands at the top of the lift - When your arms are parallel to the floor, pause for a brief second at the top and squeeze the rear delts - Slowly lower the dumbbells back to the starting position

Dumbbell Bent Over Row
Setup - Stand with your feet hip width apart and a hold a dumbbell in each hand with a neutral grip (palms facing your body) Movement - Slightly bend your knees and hinge forward at your hips, keeping your back straight. Your torso should be at about a 45 degree angle to the ground - Pull the dumbbells towards your lower ribs or upper abdomen. Lead the movement with your elbows rather than your hands. Keep your elbows close to your body through the entire motion - At the top of the row, squeeze your shoulder blades together, fully contracting the muscles of the upper back (Rhomboids, Traps, Lats) - Slowly lower the dumbbells back towards the ground, fully extending your arms to the starting position

Attach the stirrup handle - Sit on the bench with your body facing towards the back of the bench with your right hand placed on the top of the bench for support and the left hand gripping the handle Movement - Start at full extension and begin to pull your left arm down, leading with your elbow until you reach the side of your torso or slightly further. Your elbow should be pointing directly towards the floor - As you come down keep your elbow tucked into your body, and squeeze your lat at the bottom before releasing and reversing the movement going back to the starting position
